2 Grams of Protein Per Pound of Lean Body Mass: How to Calculate Yours

Every plan Todd writes sets protein off lean body mass rather than bodyweight. For most people that is about forty grams a day, and it is why template diets stop working.

Almost every protein recommendation you have read is set against bodyweight. One gram per pound, or 0.8 grams per kilo, or some number a magazine printed in 1997. It is a convenient rule and it is wrong in a specific, predictable way: it scales your protein to fat you are carrying, which has no protein requirement at all.

Set the target against lean body mass instead and two things happen. Lean people get more protein, which is what they need to grow. Heavier people get a number they can actually eat, instead of a target they abandon in week two.

What lean body mass actually means

Lean body mass is everything that is not fat. Muscle, bone, organs, water, connective tissue. If you weigh 200 pounds at 20% body fat, then 40 pounds of you is fat and 160 pounds is lean body mass. That 160 is the number your diet should be built on.

That is the whole calculation. The hard part is getting an honest body fat percentage, which is where most people quietly cheat themselves.

Estimating your body fat without a lab

A DEXA scan is the accurate answer and costs somewhere around a hundred dollars. Worth doing once if you can. If you cannot, you have three practical options, and they are not equally good.

Calipers

Cheap, and consistent enough if the same person takes the reading each time. Consistency matters more than accuracy. Calipers that read three points low every time still show you which way you are going, and that is what you are managing.

Bioelectrical impedance scales

The ones that send a current through your feet. They are heavily affected by hydration, so a reading after a salty meal and a reading after a morning run can differ by four percent on the same body. Use one only first thing in the morning, fasted, and only to watch the trend.

Photographs and an honest eye

This is what Todd does with the three photos every client sends before their diet gets written: front, back and side, arms down, decent light. A coach who has looked at a few thousand bodies can place you within about three percent. Close enough to set a protein target, and it costs nothing.

Rough guide for men: abs visible at rest is around 10 to 12%. A flat stomach with no definition is 15 to 18%. No waist definition when relaxed is 20% or more. For women, add eight to ten points to each of those. The essential fat requirement is genuinely different, and using male ranges on a woman gives you a target that is too high and a diet nobody can stick to.

Look at the lean male and the heavier male. Under the old rule the heavier man eats ninety grams more protein a day, despite carrying only twenty-six more pounds of actual tissue that uses it. Under the lean body mass rule the gap closes to fifty-two grams, which reflects the biology instead of the bathroom scale.

Is 2 grams per pound of lean mass too much?

It is above what the research says is strictly required. Most studies land somewhere between 0.7 and 1.0 grams per pound of lean mass for maximising muscle protein synthesis, and past that the extra protein is largely used as energy rather than tissue.

So why 2? Three honest reasons, and none of them is that more protein magically builds more muscle.

  1. 01Protein is the most satiating macronutrient by a wide margin. On a cut, a high protein target is the difference between a diet you follow and a diet you read about.
  2. 02People systematically overestimate their intake. Ask a room to log a week and the average error runs 20–30% high. A target of 2g/lb LBM that gets hit at 70% accuracy still lands in the effective range. A target of 1g does not.
  3. 03It crowds out the food that was actually the problem. Nobody has ever ruined a physique by eating chicken. Filling the plate with protein first solves several other problems without ever having to discuss them.

How to actually eat that much

Three hundred grams of protein a day sounds absurd until you break it into meals. It is roughly sixty grams across five feeds, and sixty grams is eight ounces of chicken breast.

A realistic day: eggs and yogurt at breakfast, chicken at lunch, a shake after training, beef at dinner, egg whites before bed. That is around 300 grams without anything exotic and without eating six times an hour.

The shake is there because the last sixty grams are the ones that beat people. Twenty-five grams for a hundred and twenty calories beats a fifth chicken breast, especially on a cut where those calories have somewhere better to be. That is the only reason the whey exists. It is logistics, not magic.

Recalculate as you change

Almost everybody skips this step. Lean body mass moves. Lose twenty pounds of fat and your lean mass barely changes, so your protein target barely changes. But a target set off your old bodyweight is now forty grams too high. Gain fifteen pounds of muscle and it runs the other way.

Recheck the number every eight to twelve weeks, or whenever the scale has moved more than ten pounds in either direction. On a coached plan this happens without you asking, because the coach is watching the same numbers you are sending in every morning.

The short version

  • Estimate your body fat percentage honestly. Photographs and a coach beat a guess.
  • Lean body mass = bodyweight × (1 − body fat %).
  • Protein target = lean body mass × 2 grams.
  • Split it across four or five feeds. Use a shake for the portion food cannot cover.
  • Recalculate every eight to twelve weeks, or after any ten-pound swing.
